Creatine is one of the most researched sports supplements available, with evidence supporting benefits for strength, power, exercise performance and muscle mass. But do we really need the large “loading phase” commonly recommended when beginning creatine?
Research suggests we don’t. For those who aren’t concerned with saturating their muscles as quickly as possible, a smaller daily dose offers a simpler, more conservative approach — that’s gentler to the kidneys.
You Don’t Need to Load Creatine
The traditional creatine protocol begins with approximately 20 grams per day for 5–7 days, usually divided into four 5-gram doses, followed by a maintenance dose of 3–5 grams daily.
The purpose of loading isn’t to make creatine work better long-term. It simply gets creatine into the muscles faster.
The International Society of Sports Nutrition (ISSN) has specifically stated that creatine does not have to be loaded. Earlier ISSN guidance reported that taking just 2–3 grams daily gradually increases muscle creatine stores over approximately 3–4 weeks.
More recent recommendations generally use 3–5 grams daily without loading, which has a larger body of research behind it.
The National Academy of Sports Medicine (NASM) likewise calls loading optional, stating that 3–5 grams daily without loading is ultimately just as effective for increasing muscle creatine — it simply takes about 28 days instead of about one week.
The NIH Office of Dietary Supplements also recognizes a no-loading approach, describing approximately 3–6 grams daily for 3–4 weeks as an alternative.
What About Just 2 to 2.5 Grams Daily?
Interestingly, research suggests benefits can occur with even less than the usual recommended maintenance dose.
I learned about this lower dose based on Dr. Garrett Smith’s advice in many of his YouTube videos (48:00 mark). His concern centers around kidney health. We are essentially overusing this filter to process huge amounts of water and creatine, placing a heavy burden on these precious organs. In the long run, it doesn’t make sense to put such a heavy load on the kidneys when we can still get great gains from a more balanced approach.
Studies involving competitive soccer players have used approximately 0.03 grams of creatine per kilogram of body weight daily. Depending on the study population, this worked out to only about 2.0–2.3 grams per day, yet researchers still reported improvements in measures of repeated high-intensity exercise performance.
Thus, 2–2.5 grams daily is a reasonable lower-dose strategy, particularly for someone who doesn’t need rapid muscle saturation.
While 3–5 grams daily has considerably more research supporting it, researchers are not motivated by investigations into kidney health.
Individual needs may vary according to body size, muscle mass, diet and baseline creatine stores — but, for our own son who is 6’4″ tall, we are still choosing to limit his daily intake to 2–2.5 grams! He started his intake this week, so we’re curious what he’ll experience in 28 days. (I’ll update the post with our results.)
We’re choosing to boost the effectiveness of his creatine dose by using it alongside pure glutamic acid (also known as pure MSG, around which a lot of confusion exists).

How Much Water Should You Drink?
Surprisingly, there is no scientifically established amount of extra water required per gram of creatine.
Creatine can conveniently be mixed into about 8–12 ounces of water, but that amount isn’t necessary for kidney protection. Continue drinking adequately throughout the day according to thirst, activity level, temperature and individual needs.
Signs of inadequate hydration include thirst, dry mouth, darker urine, decreased urination, headache, fatigue or dizziness rather than isolated kidney pain.
While high doses of creatine come with warnings to drink almost two gallons of water a day, lower doses of creatine need only be guided by one’s own thirst.
For our son, we have him drink Potassium Water each day to help keep his electrolytes balanced and support proper hydration. Potassium plays an important role in maintaining the balance of intracellular and extracellular sodium, so it indirectly supports creatine uptake.
Should Creatine Be Taken With Food?
Creatine doesn’t have to be taken with food.
Taking it with a meal may improve stomach tolerance, and carbohydrate or carbohydrate plus protein can increase creatine retention because of the resulting insulin response. But food isn’t necessary for creatine to work.
With a small 2–2.5 gram dose, gastrointestinal symptoms are also less likely than with large loading doses. Consistency over time matters much more than whether creatine is taken at breakfast, after exercise or between meals.
That being said, we do pair creatine with food, most intentionally protein and carbs — for the greatest benefit.
What supplements to take with creatine: Magnesium, Potassium and MSG
Magnesium
Dr. Smith recommends in multiple YouTube livestreams that people increase their magnesium while taking creatine. He notes that muscle cramps can occur, potentially revealing an underlying need for more magnesium.

Regarding MSG, read this article. We personally include all three of these supplements in our son’s creatine routine. MSG, in particular, helps maximize the benefits of our low-dose approach to creatine.
Creatine Quality Matters
Creatine monohydrate is chemically manufactured, and purity can vary according to the manufacturing and purification process.
Poorly controlled production can leave unwanted manufacturing by-products such as dicyandiamide (DCD), dihydrotriazine (DHT), creatinine and thiourea.
Much generic creatine is manufactured in China, but it would be inaccurate to assume that Chinese creatine is inherently contaminated. The important considerations are manufacturing controls, purification, testing and traceability.
One particularly well-documented (and recommended) option is German Creatine by Fitness Labs. It features Creapure®, manufactured in Germany. Creapure guarantees at least 99.9% purity, uses a dedicated manufacturing facility and tests individual batches for purity and unwanted by-products.
When choosing creatine, choose a product with a clearly identified source and meaningful purity testing. Products genuinely carrying the Creapure® seal provide unusually strong traceability.
I recently read the label of a friend’s creatine product that she thought was pure. In fact, it contained Vitamin D! Oral Vitamin D is a dangerous supplement to be avoided. Instead, our bodies need to make Vitamin D from light. Choose real sunshine, or in colder months, consider the safe use of tanning beds, inexpensive reptile lamps or a Vitamin D Lamp from Sperti.
Why did this unnamed creatine company add vitamin D to their “pure” product? Vitamin D may optimize muscle cells to more effectively pull creatine from your bloodstream. If you’d like to try out this theory, remember to get your Vitamin D from UV rays (not a synthetic hormone supplement).
What About Expired Creatine?
It might seem like a funny sub-topic, but a lot of people tried creatine briefly in the past, gave it up, and still have an old tub sitting in the back of a cupboard. If the product is clean, with only one ingredient …
Pure, dry creatine monohydrate is remarkably stable. Research indicates that powdered creatine can remain stable for years when stored properly.
Over time, creatine can degrade into creatinine, but degradation occurs much more readily after creatine is dissolved in liquid, especially acidic liquids and at higher temperatures.
An expired container that has remained sealed, cool and dry, with normal color, smell and appearance, is probably not only safe but just as effective as it was when created. Moisture, discoloration, unusual odors or evidence of contamination are reasons to discard it.
Do You Need to Cycle Creatine?
There is no established need to cycle on and off creatine. Research hasn’t demonstrated that the body develops a tolerance requiring breaks. However, it may be one additional way to give the kidneys a break. And this approach works well with creatine because creatine stores decline very gradually: No progress is lost through short breaks.
Periodic breaks could look like: 8–12 weeks on followed by 2–3 weeks off.
Muscle creatine stores decline gradually after supplementation stops, generally returning toward baseline over approximately 4–6 weeks. If restarting, there’s no reason to load again. Simply resume the normal low daily dose.
Summary
For someone who doesn’t need immediate muscle saturation, creatine supplementation can be remarkably simple: Skip loading and take a small amount consistently.
While 3–5 grams daily has the strongest research base, studies and earlier sports-nutrition guidance support benefits from doses around 2–3 grams daily as well.
A 2–2.5 gram daily dose of high-quality creatine monohydrate, without loading, therefore represents a reasonable conservative strategy — knowing that its effects will develop more gradually.
Loading, special carbohydrate drinks and excessive water consumption are not necessary for creatine to work. The fundamentals are much simpler: Choose a well-tested 1-ingredient clean product, take a modest/low dose consistently, and maintain normal adequate hydration.
Wow, it just got a whole lot easier to try creatine gently!
(By the way, I do not recommend anyone take creatine. This post is written for those who plan to take creatine and would like a gentler approach. Because it was important to my son to take creatine, I investigated the best and gentlest approach.)
